No particular order, just ideas from experience.
Recovery
- Overtraining β add rest days; hard session = more rest
- CNS fatigue β do a deload; 50% intensity or even 50% volume if it feels rough
- Sleep β no mid-sleep wake ups / quiet, dark, chill room / 8-9h optimal
- Avoid doing any physical stuff same day or 1-2 days before an important workout β or move training schedule 1-2 days forward
Nutrition
- Calories, protein, carbs β take it seriously, hit daily macros
- Pre-workout meal β 0.5-1h before: banana, honey, etc for quick fuel / add nuts if train over 1h
- Hydration β 0.5L 1h before / also drink between sets (muscles are 80% water btw)
- Living in hot climate = drink more water
- Any amount of alcohol the night before β f*cks you up real good (pro tip: always drink similar amount of water right after alcohol, cuz alco dehydrates body. or just don't drink alco at all)
Training
- Proper form β engage correct muscles (check youtube or ai)
- Not tracking progress β just use notes app; write down every rep, second, equipment, etc
- No progressive overload β up the weights, intensity / "slow-explosive": for ex on pullup go up explosive and down slow
- Undertraining β do it more often, drive more adaptation
- Warm-up quality/duration β skipping/lacking = less performance & more injuries; overdoing warmup = less fuel in the tank for working sets
- You are only as strong as your weakest link β isolation exercises at the end of session
- Exercise variety β drive new adaptation; for ex alter pullups & chinups
Health
- Illness early symptoms β prioritise rest; working out weakens immune system = will be ill longer; only super-light muscle activations allowed
- Injuries happen often β might not be obvious; reflect why & fix for good
Environment
- Training at different time of day / different equipment / different setup β body re-learns movement
- Hot room / too hot outside β overheating is the primary cause of failure, so if gym is hot you will hit the limit faster (muscles will literally get cooked, so the body shuts them down)
- Very cold room / cold outside β body is cold = poor performance & recipe for injury
- Altitude changes β oxygen works differently
- Worn-out / degraded equipment
Psychological
- Talking / watching reels at the gym β lock in your focus on the workout
- Being stressed over smth β train in the mornings; turn on phone's "do not disturb" mode (no notifications & calls); if cant fall asleep, then set alarm for tomorrow and promise yourself to think about it then (sleep is #1 priority)
- Not being pissed / angry / hungry enough
- No good punchy music
- Afraid after an injury β take your time, be careful
- Few fluctuations misread as plateau β progress is not linear
Basically try to fix every little thing the best way possible, they will add up to make the difference.
And when progress stops - always try to reflect on why did it happen. What mistake did you do today / yesterday / the day before / this week ?
Also chat with ai, it can help pretty well. Sometimes we can be "blind" for a while lol
