Phase 1
Phase 1 calms your shoulder down and rebuilds trust in movement, no heavy loads for four weeks. Sessions open with breathing, then move into isometric holds and slow eccentric work for your rotator cuff, shoulder blade and upper back. The rest of your body keeps training hard while your shoulder relearns to handle load. Mild soreness is normal, but sharp or lingering pain means we pull back immediately. By week four you should move pain-free with full confidence.

Phase 2
Phase 2 builds real strength on top of the foundation from Phase 1. Reps come down to 8 to 12 and load goes up, so you're chasing strength and muscle growth, not just movement quality. A few isometric and eccentric drills stay in for movements that need them, but most of your training is compound lifts paired with loaded rotator cuff and scapular work. We layer in more speed late in the block to bridge you into Phase 3. By week eight your shoulder stops needing your attention mid lift.

Phase 3
Phase 3 turns three months of rehab into a shoulder ready for anything. Medicine ball throws, slams and passes join plyo push-ups and single arm training, the fast, reactive work your shoulder needs before sport. Strength training continues right alongside the power work, nothing gets traded away. Pull-ups progress from eccentric only to full reps, while pressing and carrying keep climbing in load. Finish with a shoulder built to keep up with whatever comes next.
